- → No skipped breakfasts. Every day has a real breakfast — protein + slow carbs — because mornings at this age are the difference between focus and fog.
- → Protein at each plate. Eggs, chicken, turkey, beef, fish, tuna, yogurt or cheese: growing bodies build on it.
- → Iron matters, twice to three times a week. Red meat appears on purpose (steak, beef stew, lean burgers, chili) — this is how we keep energy up, especially for young teens with periods.
- → Fish twice a week. Salmon, tuna, cod, shrimp — omega-3 for brain and recovery.
- → Calcium daily. Milk, yogurt, cheese: this decade builds the adult skeleton.
- → Portions follow activity. Training day — bigger plate. Rest day — same variety, smaller plate. Appetite is the guide; quality stays non-negotiable.
- → Water. All day. Sports days: water before, during and after — not juice.
- → One treat, planned. The occasional homemade burger night or taco night is in the plan on purpose (week 4, weekend). Balance, not perfection.
- • Proteins: chicken breast/thighs, ground beef, steak, turkey breast, turkey meatballs/meatloaf mix, salmon fillets, cod, tuna, shrimp, eggs, lean deli (roast beef, turkey, ham).
- • Dairy: milk, Greek yogurt, cheese (cheddar, Swiss, provolone, mozzarella, feta).
- • Grains: whole wheat pasta, brown rice, quinoa, oatmeal, whole wheat wraps/bread/sub rolls, rice cakes, crackers, granola, protein waffle mix.
- • Vegetables & fruit: banana, apple, berries, salad leaves, broccoli, sweet potato, asparagus, avocado, baby carrots, cucumber, tomato, cabbage.
- • Pantry: protein powder (optional), peanut butter, chia seeds, olive oil, honey, maple syrup, black beans, chickpeas, hummus, guacamole, nuts & raisins.
How do I handle a teen who eats nothing but pasta?
Around this age, iron and protein are what matter most, and both can be delivered through foods they already accept. Use the plan as the framework for the week, then let them choose within it. The goal is that the week hits its nutrients, not that every plate is agreed to.
